From Starting Strength: "Rip explains the positioning of the grip and the bar for the low bar back squat."
As Rip explains at the beginning of the video, this will not be the most exciting video you've ever watched, but it contains extremely useful information on how to properly grip and position the bar during the low bar back squat.  Both of these topics have a significant impact on how much weight you can safely and correctly squat, so learning more about these topics (as well as avoiding common problems such as tendonitis) can help you get stronger in the squat and therefore get stronger as a human being.  And that, my friends, is exciting indeed.  Happy viewing.

Accumulate 2:00 on your hands (handstand, handstand walking, L-sit, etc.). While resting, be sure to get some mobility work done.

The Valsalva Maneuver
Why do we Valsalva? Why do we what? That's right - you Valsalva when you lift. You take a giant breath, and you hold it as you perform the lift. This is called a Valsalva maneuver. In this video, Steph Bradford, Ph.D., of Starting Strength "discusses the role of the Valsalva Maneuver (holding your breath against a closed glottis) in strength training and why it is not only safe, but why you should do it."  Be an educated athlete and check it out!

Spend approximately 1:30 min working on each skill (so each cycle is approximately 4:30 plus transition time). Set a goal for each skill in the cycle. If HSPU are not yet attainable, perform 4 negatives per cycle.

For the pull-ups, here is how it works: Perform 3 sets of strict pull-ups (i.e., no kipping) for the first 3 cycles (i.e., 1 set per cycle).   See the "Pull-up Notes" below for specific instructions.  For the 4th cycle, perform as many kipping pull-ups as possible in 1:00.  CTB pull-ups are also acceptable.  If you don't have kipping pull-ups yet, then you'll practice them during the 4th cycle.

2 x 5, 1 x 5+

Pull-up Notes
Choose a number to do for each set, and that number stays constant from set to set (e.g., 3 x 5 or 3 x 8). Be sure it is a number that you KNOW you can do. We'll be progressing in the coming weeks, so start conservatively.  Seriously. If you miss a rep, you owe your fellow athletes 50 burpees.  Or a marathon.  Or something.  The point is - we're looking for progress over time, not instant failure.  Patience + Persistence = Strength.  Here are some guidelines for progressing (in order from band-assisted pull-ups to unassisted pull-ups to weighted pull-ups):
  1. If you're using a band, start with a band with which you can get at least 5 reps/set.
  2. If you get 10 reps/set while using a band, then you graduate to the next band (i.e., make it harder next time).  When you do this, you'll need to dial back your reps/set to a lower number, and then you start working toward 10 reps/set again over the coming weeks.
  3. To do strict pull-ups without a band, you need to be able to get at least 3 reps/set.
  4. When you get 3 x 10 strict pull-ups (without a band), you start weighting your pull-ups.

Conditioning

3 x 2 minutes of:
10/25/50 Double-unders
20 Goblet Squats, 40#/25#
ME Burpees

In two minutes, Partner A will do 10, 25, or 50 double-unders (choose your own adventure), followed by 20 goblet squats, followed by as many burpees as possible in the remainder of the two minutes (ME = max effort). At the end of the two minutes, Partner B will do the same, i.e., double-unders followed by goblet squats followed by ME burpees. Each partner will perform 3 iterations of this (for a total workout time of 12 minutes). To be cool, post your results to the comments.


Finale
Complete 25 or 50 dips or ring dips in as few sets as possible (no more than 5 sets). Between sets, low flamingo for at least 2:00/leg.

Are you recording your training like Lori is here?  If you are - great!  If not, no biggie . . . I mean, unless you want to get BETTER!  Sarcasm aside, recording your training results is a huge component to your improvement and success in the gym.  Huge.  Ooge, even.  We need to know exactly what we did the last time we performed a lift or a metcon - this informs what we'll do in the gym the next time we perform the same lift or the same metcon (or even a similar metcon).  In addition, it is incredibly rewarding to look back and realize that a 1-rep max has now turned into a 3 x 5 weight or that you've smoked an old metcon time by a minute or more.

Need a quick primer on how to record your lifting (or maybe just a refresher)?  For this past Monday's front squat work, you would record something like the following:

Front Squat
2 x 5, 1 x 5+

--------------- (this marks the end of your warm-up sets)
115 x 5
115 x 5
115 x 7

Remember, "2 x 5, 1 x 5+" means that you perform 3 work sets at the same weight.  For the first two sets, you perform 5 reps (hence "2 x 5"), and for the last set, you perform 5 or more reps (hence "1 x 5+").  If you get 5 reps for all 3 sets (or more for the last set), you increase the weight for the next workout.  Generally, you move up 5 lbs for squats and deadlifts and 2.5 lbs for everything else.

For today's push jerk work, you would record something like the following:

Remember, "2-2-2-2-2" means that you perform 5 work sets of increasing weight.  The first set should not be terribly difficult, whereas the last set should be quite challenging and will hopefully be a PR for 2 reps.

This is just a quick rundown of how to record some of your lifting - please ask the coaches if you have any questions or are unsure of anything.  We want to help you improve!

Notes:
  1. Loading for the DB snatches is 25% of your BW.
  2. The snatches in a given minute must be equally split between both arms (e.g., 5L-5R is fine, and so is L-R-L-R-...).
  3. Your score is your total number of burpees (per person, not as a partnership).
  4. If you are super cool, post your results to the comments . . . and you're all super cool!

Finale

Announcement
It's with very mixed emotions that I want to let everyone at Testify know that I've decided it's time for me to make a change in my life and hand over the reins entirely to Phil. I love all of you and have been incredibly blessed by each one of you in many different ways. You have shown me grace, been incredible learners, made me laugh EVERY class, and encouraged me by your faithful work ethic. I will miss teaching you, but I'll miss spending time with all of you the most! Thank you, thank you, thank you for embracing me as a coach and for sharing your lives with me. 

I will still be at CHS often and see all of you in passing during volleyball season, and I will be joining the group for workouts in the winter, I'm sure! :) 

I'll be teaching my last class on Saturday and would love to share a breakfast meal with anyone who would like to come (former members and family members included!) at Hy-Vee on 156th and Maple immediately after class this Saturday. Even if you can't make it to class I'd love for you all to join us for breakfast!

Reminder: Please use the door on the WEST side of the gym to come into the building. There are two on that side - use the one furthest to the NORTH. There are stairs to the weight room immediately inside the door.


Hang Clean
1st: Build to a heavy double (15 min)
2nd: Back off to 85% of your heavy double and perform two doubles at this weight (i.e., 85% x 2 x 2). Work on speed and technique - receive the bar in a full squat.


Partner WOD:
Each partner completes 4 rounds for time of:
10 Burpees
15 Box Jumps, 24"/18"
20 OH Reverse Alternating Lunges, 45#/25#

Partner A completes round 1, then partner B completes round 1, then partner A completes round 2, then partner B completes round 2, etc.
