Weather announcement: As you may know, there is the possibility of some pretty serious weather coming our way. In the event of a cancellation, please refer to our general weather policy, which is included in our Class Times link and is also below:

"In the event of inclement weather, please observe the following:
  • For weekday classes, we will follow Concordia's lead, i.e., if they cancel, we will also cancel. In this situation, following the local school closings on the internet/radio/T.V. will keep you informed.
  • For all other classes, we will post any cancellations at least an hour before class time. In this situation, please check the blog approximately an hour before class starts."
Occasionally, there will be a situation where we may not follow Concordia's lead.  For example, Concordia may have school, but evening weather may cause us to cancel.  On the opposite end of the spectrum, it is possible that Concordia would cancel school, yet we might still be able to have class if the roads and parking lot are plowed at a reasonable time.  For reasons such as these, please check the blog for updates.  As stated above, we will post any changes approximately an hour before class starts (or earlier).

The GHD plank is performed by holding yourself in the top position of a back extension (i.e., your entire body is parallel to the ground, and you are face-down.  The same position can be achieved off the end or side of a bench if a partner holds your feet down.  You can load this movement by hugging a plate or bumper plate to your chest.

Mob your shoulders for 2:00/arm during the rest period.

Perform each exercise for precisely one minute, then immediately rotate to the next exercise - the clock does not stop between exercises. After the fifth exercise, a one minute break is taken before beginning the next round. Record reps for each exercise and add for your total score.

 Mike, Geneva, and Diana all had great meets this past Saturday at the Orchard Powerlifting Meet in Orchard, NE (be sure to ask Geneva and Diana about their new PRs . . . in, like, everything).  And a certain young gun had a great meet as well . . .

Way to go, everyone!  Also, if you're interested in competing in the powerlifting meet at the State Games of America (Sat, August 1st) this summer (usually the Cornhusker State Games), please talk to me when you get a chance.  The registration deadline this year is June 1st for Nebraska residents (after that, the price goes up), and as this is much earlier than usual, we want to make sure anyone who is interested gets signed up soon.  It is really one of the best meets of the year!  You can also simply click here to register.

  1. This Saturday (04/18), we will be heading outside for the conditioning portion of the workout, and as a result, all lifting will end at 8:40 a.m.  This is just a "heads-up" so that BBG-ers can plan their lifting (for this week and Saturday) accordingly.
  2. Strict pull-ups (3 x N) are scheduled for this Saturday (04/18), but if you know you will not be here on Saturday, be sure to do them this evening before the conditioning portion of the workout (doing them on Tuesday or Wednesday of this week are also both good options if you will not be here on Saturday).

Each movement is comprised of 45 seconds of work followed by 30 seconds of rest. Thus, for the first round, you'll do the following: KB swings for 45 sec, rest 30 sec, DB snatch for 45 sec, rest 30 sec, burpees for 45 sec, rest for 30 sec. Record reps during your rest period, and your total number of reps is you final score. Use the same weight for the swings and the snatches (be sure to use a DB if you've never done a KB snatch).  For the DB hang power snatch, switch hands every 5 reps.


Finale
Strict pull-ups - 3 sets of max reps. If you can get more than 10, then add some weight. Between sets, low flamingo for 2:00/leg.

The OHS component is in place to prepare us for our conditioning work today, so start with the bar and gradually increase the weight during each cycle until you reach the weight you plan to use for the metcon.

There is a 20 min cap for this workout. For scaling, choose an OHS weight at which you could get 20-30 reps without setting the bar down (when fresh). We want to keep the intensity level high during this metcon, so that means our OHS reps should be mostly - or better yet, completely - unbroken.


Finale
Spend two minutes/arm mobbing your shoulders. A few options are rolling on a ball or doing the overhead external rotation with banded distraction mob. Be good to your shoulders - spend some time with them!

Thursday 2015.03.19

Mike maintains a straight back during his deadlift.  Maintaining a straight back means the spinal erectors are doing their job - namely, the isometric (i.e., non-moving) task of keeping the back in extension (but not hyperextension) - and this therefore allows the hamstrings and glutes to do their job of actually moving the weight.

The hamstrings and the glutes (and quads) are the motor - they generate the force required to move the weight.  Your back, traps, and arms are the transmission - they get the power to the wheels, i.e., they transmit the force generated by your hips and legs through the rest of your body and down to the bar.

This has a 15:00 cap, so scale wisely when scaling the push-ups. As a guideline, you should be able to get 10 in a row without much difficulty when fresh.  Intensity gets results, so running into the "push-up wall" on round 2 and doing sets of 2-3 at a time for the rest of the workout is going to tank your intensity.  Be smart.

In one minute, Partner A will do 10 snatches followed by as many burpees as possible in the remainder of the minute (ME = max effort). At the end of the minute, Partner B will do the same, i.e., 10 snatches followed by ME burpees. Each partner will perform 6 iterations of this (for a total workout time of 12 minutes).

Notes:
  1. Loading for the DB snatches is 25% of your BW.
  2. The snatches in a given minute must be equally split between both arms (e.g., 5L-5R is fine, and so is L-R-L-R-...).
  3. Your score is your total number of burpees (per person, not as a partnership).
  4. If you are super cool, post your results to the comments . . . and you're all super cool!
